Most gym diet advice in India is either copied from American bodybuilding forums (chicken breast, broccoli, protein shakes) or dangerously oversimplified ("just eat less"). Neither works for the average Indian gym-goer eating dal-roti at home.

This guide is practical. Real Indian foods. Real quantities. Real timings. Based on sports nutrition principles applied to what Indian kitchens actually have.

1.6–2.2gprotein per kg bodyweight needed for muscle gain
60–90minutes before gym — ideal pre-workout meal window
30–45minutes after gym — critical post-workout window

Pre-workout meals — Indian options

🌅
Morning gym (5–8am) · Eat 45–60 mins before
Light pre-workout options

Morning stomach is sensitive. Keep it light — enough to fuel the session without causing discomfort. High-carb, low-fat, low-fibre.

Option 1 — Best1 banana + 1 glass milk or 2 eggs boiled. ~250 cal, 15g protein
Option 22 slices whole wheat bread + peanut butter. ~280 cal, 10g protein
Option 3Small bowl poha or upma (light). ~200 cal, 5g protein

Substantial pre-workout options

Evening gym after office means you haven't eaten since lunch. A proper pre-workout meal 90 minutes before is essential for energy and performance.

Post-workout meals — the critical window

The 30–45 minutes after your workout is when your muscles are most receptive to protein for repair and growth. This is not a myth — it's the most important nutritional window of your day if you're training seriously.

The one rule that matters most

Hit your daily protein target first. Everything else — meal timing, supplements, macros — is secondary. A 75kg gym-goer needs 120–165g of protein per day. Most Indians eat 40–60g. That gap is why results are slow — not effort, not training programme.

Eat right.
Show up every day.
